20-30 second Isometric holds of all of the traditional lifts in 3x sets every 1-2 days with decent meals. I usually drink 150 grams of ultra fine oats after each meal mixed with organic flax-seed, organic Coconut milk powder, camu camu, digestive enzymes, green powder, yeast flakes, bilberry extract and anything else I want to add. If you drink this after each meal you will put on weight. I'm not really prioritizing weight gain at the moment. I weigh around 154 lbs but if I wanted to increase this I'd simply increase calories in each meal and continue the same system. I'd also increase the lifts I was doing. At the moment I'm not pushing the increase (progressive overload) too much.
What a lot of people don't realize is that you can build just as much muscle doing isometric lifts and get many more benefits you simply do not get with dynamic lifts. For example protection from hernia, denser muscle, near superhuman strength (bending metal), cardio that's superior to dynamic forms, near zero risk of injury and quicker workout overall.
You can buy the commercial one or build the one in the video below. The first video is showing the commercial one and the second is the DIY build:

You should either start being in a calorie deficit (to lose fat) or calorie surplus (to gain muscle n fat) but then can later cut down the fat. Try watching YouTube videos or on tiktok there’s lots of gym workouts for each section of the body eg the arms u need to work on biceps and triceps etc. Also, eat at least 1g of protein per pound of your body weight or else you will start to faint when lifting weights. The protein is really essential!!
Shit sorry i didn’t read your question properly
Anyways you should have lots of meat and foods that have high protein and even protein shakes, eggs, lentils, milk, yoghurt, chickpeas, tuna or just any fish and nuts.
Chicken breast baked. or grilled, 3 to 5 times a day and start light and do reps lift heavy another day make. sure you burn the calories that your. eating and cardio once a week
