I usually spend Mondays on cardio, Wednesdays focusing on my legs & core, and Saturdays focusing on my back & arms.
Mondays I do an hour walking & running on treadmill.
Wednesdays, I warm up on the treadmill and stretch, leg extension, hamstring curls, kettlebell squats, hip abduction exercise, leg press, calve raises, sit ups, planks and laying leg raises.
Saturdays, I do lat pull downs, close grip lat pull downs, underhand lat pulldowns, seated cable rows, one handed cable rows, V-bar pulldowns, bicep curls, hammer curls, dumbbell lateral raises, dumbbell overhead presses and dumbbell front raises.
Large compound weight lifts like squats, bench press, overhead press, deadlift, pullups, etc. Occasionally some vanity lifts like dumbbell curls.
For cardio, mostly running with some swimming and cycling mixed in.
Running five or more miles and abs: six days
Upper body twice
Lower body twice
Two different martial arts, once each.
Rest on Sunday.
