    I have to say 2-3 miles a day will help you more but that's partially biased because I run cross country. If you really want to get fit than alternate. I know for my school track team they do workouts (sprints and wheels) on Mondays and wensdays on all the other days they do long distance recovery runs that vary from 4-8 miles. Anything in my opinion above 3 miles will be really helpful. Some tips if you do run. When you do long distance go slow and steady and don't stop running at the cross walks of course stop and wait to cross but during that time jog in place. I mentioned wheels above and wheels are a training excerise where you mark out 3 different 800 meter paths that have different terriand. Then you run each one with a 30 second break in between each one and after you do a set take a 5 minute break do this about 5 times...

    I've participated in track as a sprinter for years, and I was also a distance runner for a time. I primarily sprint and I promise you, if you want to build/maintain muscle mass, sprinting is much better than running for long periods of time. Endurance is great, and distance is also great for your heart, but sprinting is a great full body (especially legs and butt) workout. it's short and very effective, but alternating between sprinting and distance running would be a good move. Overall, a calorie deficit/just plain eating well is what with really help you in losing weight.

    Steps
    1- get some hiking boots, get a backpacking back pack fill it evenly with weights (increase when ever you feel necessary).
    2- Find treadmill
    3- Set to maximum incline
    4- walk on treadmill for at least one mile.

    With the backpack on and the max incline you burn probably 2-3x the calories then usual. Plus if you go on a real backcountry camping trip the intensity of it will build a ton of calories and build a lot of muscle.

    Not to mention all backcountry camper are bad asses

    Actually walking an hour a day. High intense cardio burns and builds endurance. Body builders don't run! Theyre fat in there off season because of bulking. When they want to cut fat without losing muscle they walk.
    To lose fat is simple. Burn more calories then you take in. Its called a caloric deficit.

    I would say sprints. Though it's best to do cardio and strength. Plus doing high and low intensity stuff helps as well. You don't want to just keep doing the same thing. You want to switch it up once a month.

    Depends how fast you wanna lose the weight? If you want to lose the weight fast then do HIIT Cardio (where you run fast then slow then fast again) but if you want to preserve your gains just walk at 3 mph on a treadmill for an hour on an incline!

    Speed n intensity. burns fat cuz it's explosive but 2-3 miles builds endurance which builds dark muscle which has more mitochondria which uses more energy n thus burns fat too.

    3 miles.

    There's a point where less the sprints would cross over but probably more than 5-8.

    Sprints are better for preserving muscle however.

    Mix both, sprints one day, 2-3 miles another.

    Shocks your body so it doesn't get accustomed to the same routine
