    Monday- bench press and variations, few assistance machines
    Tuesday- plyometrics (at this time of the year) one leg box jumps, box jumps, leg curls/extensions, hip abduction/adduction, Romanian deadlifts, squats, one leg weighted step up's, lunges
    Wednesday- (biceps) curls and variations, chin-up's? (The easy one), some assisted machines
    Thursday- tricep kickbacks, over head extensions, dips, some machines
    Friday- a bunch of core stuff
    Saturday- military press, shoulder raises, pull-up's some machine
    Sunday- deadlifts, partial deadlifts, back rows, behind the neck press, lawnmowers, back hyper extension, few machines

      Warm ups consist of...

      Dips, pull ups and chin ups
      Or
      squats

      All with 10mins of cardio to warm the muscle

    I usually warmup on the stationary cycle for 10 minutes by increasing speed. Then I do 15-20 minutes worth of interval training (40 seconds full out, 35 seconds walking or low intensity). I do this on the cycle, wall squats, and jump ups.

    Cardio everyday. (And usually before I do any weight training. It's a good warm up)
    Legs 3 days (because I play hockey and that is what my trainer recommends)
    Arms (biceps, triceps, forearms) 2 days
    I usually also do two days for my deltoids and lats also

    I go to the gym for workout classes three times a week and we do a lot of workouts with kettle bells and we box sometimes, sprints, pull ups, wall balls, ball slams, squats, lunges, dead lifts, box jumps, push a prowler around, push-ups, planks, long jump, the list could go on. There are some ideas for you though. They are all a great workout.

    It reality depends on the day for me.
    -If my allergies are acting up and i can't breathe well, I use the elliptical for an hour. (cross ramp at 14, resistance 12).
    - If I can breathe, I run for an hour. Maybe 5-6 miles. If my shin splints don't brother me haha.

    And after my cardio I lift. I never really remembered to time how long I lift for. But I do biceps, triceps, hip abductors, hip adductors, seated leg press, glutes, and row.

    Monday - jerk off, left hand, 15 - 20 min. 5 sets
    Tuesday - jerk off, right hand, 15 - 20 min 5 sets
    Wednesday - Rest
    Thursday - jerk off, left hand 25 - 30 min 4 sets
    Friday - jerk off, right hand 25 - 30 min 4 sets.
    Saturday - Rest
    Sunday - cardio 20 - 30 min.

    Just make sure you train with intensity and have a proper nutrition.

    250 semi crunches
    15 knee bends
    9 holes walk/carry bag golf (or range due to weather)
    indoor gun range if stormy
    heavy housework if iced in - ugh

      It depends. I normally run a soccer field there and back 10 times with breaks in between.
